I want to change my tariff so I get more data but am told I will lose free 4G if I do. Why is this?

Whoever told you this is totally wrong. All O2 sims are 5G now but that means you need a 5g capable phone and be in a 5G area. If none of those apply to you, then you will get 4G like everyone else.
